A good way to look at running is how swimmers train. Lets say you are in a squad you're doing a standard 2hrs 5km session every day. Half of it is going to be drills/distance and really easy then the second half is going to be anerobic/efforts including a warm down at then end. So for running doing a 45min 8km easy run and then hitting the track or grass for the last 5km efforts. The last part of the run can be determinded on how you're feeling on the day. Super fatigued then reduce the reps and how hard to do them. Therefore every run can be a long easy run and every run can have speed work as a base. Another tip for the speed work is to do one rep easy one rep hard. 8x 400m one hard, one easy and go just under max. For you it's more comfortable and you don't have to stop because you're dying plus you're getting more distance in. It's also good to do some longer reps like 1000m and shorter like 100m. It doesn't have to be 8km easy 5km speed. Overall distance is determinded on your current level. Think about it more as a %. 50% easy 50% speed on a good day. 90% easy 10% speed on a bad day. Because swimmers train in water you generally don't wear a watch so you don't have all the data to play with like runners and cyclists do with tech. They rely more on % and overall session time.
